Move your sleep without a flight

Jet lag without the flight is the same problem: your body clock is in one place and your schedule is in another. A new job with a 6am start, a rota that rotates, or a night that has quietly drifted to 3am — the machinery that fixes a time zone fixes these too.
Why “just go to bed earlier” fails
Your clock runs slightly longer than 24 hours, so it drifts later on its own. Going to bed two hours earlier tonight doesn’t work: you lie there awake, because your body isn’t producing melatonin yet and your core temperature is still high.
Sleep follows the clock, not the other way round. You have to move the clock first — with light, dark, and a bedtime that walks rather than jumps.
The pace
About an hour a night if you’re pulling earlier, up to 1.5 if you’re pushing later. Early birds pull earlier more easily; night owls push later more easily.
That means a two-hour move takes two nights, and a five-hour move takes most of a week. Knowing that in advance is the difference between a plan and a disappointment.
What to actually do, moving earlier
- Wake 30–60 minutes earlier than yesterday, not two hours.
- Bright light straight after waking — outside if it’s up, a 10,000-lux box if it isn’t. Only after CBTmin, which sits about two hours before your habitual wake.
- Last coffee six hours before the bedtime you’re aiming for.
- Melatonin 0.5 mg, five hours before that bedtime, if you use it.
- Dim everything for the last two hours, and keep the new wake time on days off — one late weekend undoes several nights.
Rotating shifts
Rotating forwards — mornings, then afternoons, then nights — is easier than backwards, for the same reason flying west beats flying east. If you have any say in the rota, that’s the ask worth making.
